Sprint (S) and Olympic (M) Triathlon Plan: The Method
S format triathlon (sprint: 750 m / 20 km / 5 km) and M format (Olympic: 1.5 km / 40 km / 10 km) are ideal entry points to triathlon: intense, accessible, and perfect for learning transitions.
How long to prepare?
With a base of endurance and 3-4 sessions/week, allow 8 to 12 weeks for S format, 12 to 16 weeks for M format. Complete beginner? Add a few weeks to build base fitness and swimming technique.
Session breakdown
On short distance, intensity matters more than on longer distance, but endurance remains the foundation. A typical week: 2 swims, 2 bikes, 2-3 runs, including 1 to 2 quality sessions total. Keep ~80% of volume easy.
Key sessions
- Technical swimming + race pace: swimming is about technique before strength (swimming guide).
- Bike threshold/VO2max: to sustain high intensity (understanding FTP).
- Run threshold and VMax: decisive for final time (VMax).
- Brick workouts: bike then run back-to-back to train your legs for the transition.
Don't neglect transitions
On short distance, T1/T2 transitions can cost (or gain) precious seconds. Practice them in training: exiting the water, bike, leaving the bike, running.
Race management
Start controlled on the swim (the classic mistake = starting too fast and blowing up), stay steady on the bike, and save something for the run where it all comes down. Think about tapering in the days before.
