Marathon in 3:30: how to achieve it
The 3:30 marathon is an ambitious goal that separates the regular runner from the experienced runner. It requires speed, real volume and rigorous preparation.
Target pace: 4:59/km
3:30 over 42,195 km is 4 min 59 sec per kilometer (around 12 km/h) to maintain without faltering. This pace should become an automatic reference in training.
Realistic prerequisites
Aiming for 3:30 assumes running a half-marathon around 1:35-1:40 and tolerating good volume. If you're aiming for a first objective, see the marathon in 4 hours.
The volume
Count on 4 to 5 sessions/week, 55-70 km at peak, over 12 to 16 weeks. The long run builds up to 2:30, with portions at marathon pace at the end of the run (the most difficult mentally, the most useful).
Key sessions
- Threshold: e.g. 2 × 15-20 min at half-marathon pace, to push the ceiling.
- Marathon-specific pace: blocks at 4:59/km integrated into long runs.
- VO2max occasionally for pure speed.
- The rest in easy endurance (80/20).
Nutrition and management
At this pace, carbohydrate intake during the race is decisive: train your stomach to eat on effort (see endurance nutrition). Start right at target pace, never faster.
