Prerequisites

The sessions that make the difference
- Interval training short (VO2max): e.g. 10 × 400 m fast to raise your ceiling (understand VO2max).
- Threshold: e.g. 3 × 8 min at ~4:20-4:25/km, the core work to sustain target pace.
- Specific pace: blocks at 4:30/km to anchor the target rhythm.
- The rest at easy endurance (80% of volume).
Volume
3 to 4 sessions/week, 35-45 km, over 8 to 10 weeks. No need to pile up the kilometres: the quality of threshold and VO2max sessions takes priority for this format.
